A majority of the most successful people out there are known to get up way before the crack of dawn. How do they manage it? Should "the night owls" try to conform or continue blissfully marching to the beat of their own late-night drum? Unfortunately, you’re better off switching to a morning routine. The first thing you need to do is find out how much sleep you really need. Adults are advised to get from 5 to 9 hours of sleep a night, but “5 to 9” leaves a lot of wiggle room! That’s why your job is to figure out exactly where you stand on that scale. How much sleep a person’s body needs to function properly the following day is a totally individual thing. You’ll need to experiment for a while to find out your perfect amount of sleep. And yes, it is possible to sleep too much, and it’s no better than sleeping too little. Too much sleep can make you feel sluggish and drowsy throughout the whole day. That is, go to bed earlier to wake up earlier. - Give your body time to adjust. Get up just 15 minutes earlier each day until you reach your goal. - Block out all the light in the room. That means your curtains shouldn’t let in any light from the street. Also, switch off all electronic devices in the room. - You could try a white noise machine. These things effectively block out background noises like sirens, traffic, car alarms, or even loud neighbors. - After you set your alarm in the evening, put your phone or alarm clock somewhere out of reach. - If you still have problems showing your alarm clock who’s boss, try involving someone who can help you wake up. - Drink a full glass of water each evening before bed. When your alarm clock starts to ring, your awakening body will immediately inform you of its discomfort. - Sometimes you just need some external motivation. One way to do that is to schedule some important thing, like a job interview or a dentist appointment, for an early morning. - If after an especially strenuous day, you feel like you’re about to fall over if you don’t close your eyes for just a minute, then go ahead and have a short snooze. But limit your naps to under 15 minutes. - Steer clear of stimulants after 3PM. That means no soda, coffee, or energy drinks in the late afternoon. - You shouldn't work or watch TV in bed. If you use your bed for things other than sleep, your brain starts to associate it with wakefulness. You wake up angry and frustrated and lack motivation throughout the day. Has that ever happened to you? It certainly has to me. I was never one for early mornings, but I now typically wake up around 5:30am to start my day. Personally I’m the most productive in the mornings, I’m the most creative and the silence makes it peaceful. When you have a good morning routine in place, I personally believe you set yourself up for a better day. Don’t skimp on the recommended sleep hours in an effort to wake up early because it will be counterproductive. - The circadian clock operates based on daylight, so getting a bit of sun when you wake up will help it reset and make it easier for you to wake up early. - Don’t oversleep on the weekends. By waking up early and getting started on your work you can avoid a lot of distractions and chaos that normally happens throughout the day. This is especially important if you run your own business, or if you're working remotely. When I first moved from office-work to remote work I had completely lost structure in my day and my productivity took a big hit. There was nothing forcing me to wake up early and start working. The accountability now was my own responsibility. So for those first few months, it was chaos, I barely got anything done. Some days I would be waking up at Noon or even 2 PM because the night before I stayed up very late. That was a while back, luckily now I've developed a system and routines to help my manage the day. So in this video, I decided to share a routine that allows me to wake up early and get started on work immediately, no hesitation, no procrastination. Step 1 - The night before or the day before I determine what is the thing I'm going to work on first the next morning. This is a critical step, you don't want to wake up and then have to decide what to do. Those first few hours should be planned. Step 2 - Wake up, and as soon as my feet hit the floor I tell myself "It's going to be a great day today." This tiny habit serves as a positive affirmation to get up and running without any hesitation. I'm doing this every day now and it frames the day in the positive direction. There's really no magic to it, but things like this all add up. Step 3 - Toilet, measure my body-weight, brush teeth. While I'm brushing teeth I'm visualizing and thinking about that first thing I had planned to do that day. Step 4 - Drink a big glass of water. This alone helps me wake up immediately. Step 5 - Take a 3-4 minute cold shower. I don't do any special methods, just cold water, go in the cold and once the water doesn't feel so cold you can come out. When it gets warmer it's a signal you've already started burning brown fat tissue for heat. Step 6 - Go out and absorb the daylight for 2-3 minutes. This is a critical step, daylight has a very high intensity compared to indoor lighting and it helps you establish your circadian rhythm. A lot of people heard about blocking blue light in the night using apps such as F.lux but the other thing you need to as well is "ground" yourself in daylight, expose yourself to blue light during the day. Only when you get this contrast effect your body can be synced with the natural circadian rhythm. Those are the 6 simple steps of my morning routine. But that's not all you need to do to be able to wake up early and not feel tired. Of course, it will help and make this better but there are other very critical factors involved. 1 - Get enough sleep. About 7 - 9 hours is required if you're looking for peak performance. If you're training hard like I am going closer to 9 hours is recommended. Here are just a few studies that have looked at the negative effects of sleep deprivation. I know a lot of "life hack" gurus advocate sleeping less to get more things done but the research for this isn't there. Even though my room is pretty dark I still use a sleeping mask and also earplugs. 3 - I eat a high carbohydrate meal 1-2 hours before bed, it helps me sleep better. 4 - Staying active throughout the day, taking walks outside preferably in nature is a MASSIVE help. 5 - Meditation and/or breathing exercises to de-stress and recharge your brain. Because school starts so early, most students aren’t getting the 8.5 hours of sleep that most doctors recommend. You might think a simple solution is for students to simply go to bed earlier. But in reality, sleep is largely dictated by your genes. Inside all mammals is a tiny region of the brain called the suprachiasmatic nucleus, or the SCN. It’s a bundle of around 20,000 neurons that contains what researchers call CLOCK genes. The SCN is referred to as the body’s master clock, telling the body when to go to sleep and when to wake up. Sleep researchers refer to your body’s preferred sleep pattern as your chronotype. Your chronotype isn’t set in stone for life, though. It actually shifts as you age. The biggest change happens to teenagers. When puberty hits, the master clock experiences a phase shift. Chronotypes slowly get later and later, hitting maximum lateness by around age 18. So it really is tough for teenagers to make it to those early classes. But schools aren’t heeding the research. And the reasons why aren’t all that scientific. Most school schedules revolve around the typical 9 to 5 workday of adults, and so there is a general worry that pushing back when school starts will be too disruptive. And there’s also a worry that delaying school start times will hurt school sports. But, a slew of medical groups -- like the CDC, the American Medical Association, and the American Academy of Pediatrics -- all want schools to start BEFORE 8:30am. What is a chronotype? A chronotype is essentially your own, personal body clock. It’s what specific times you prefer to sleep. What are clock genes? Clock genes are what express your particular chronotype. Well it actually can, as unbelievable as it might sound simply getting up earlier could help you burn more fat, get in shape, and stay in shape. And in todays video I want to go over exactly how getting up earlier can help improve your body as well as a couple studies that back this idea up. As most of you already know making changes to your diet is the number one thing you can do to burn fat and improve your body composition. And there's some evidence that suggests that getting up earlier can help you big time with making good decisions with your diet. One study compared almost 1900 people that kept food diaries and tracked their total daily intake of calories, carbs, sugar, fiber, protein, and fat. It also tracked when the participants woke up categorizing certain people into the early bird category and others into the night owl category. And it turned out that people in the night owl category were more likely to make poor decisions with the food they ate than the early risers. Night owls consumed a little bit less calories than early birds before 10 am. Over the course of the day the calories between both groups evened out but the people that woke up later made much poorer food choices than people that got up earlier. This was especially true after 8pm where the late risers consumed much more sugar and fat than early risers did. Another study compared morning and nighttime preferences of people and found that people that woke up later typically had a higher bmi than early risers. BMI is your body mass index which is basically a ratio of your height and weight, and a higher bmi brings you closer to the overweight and obese categories. Now it's important to note that neither of these studies show direct causation, but instead they show correlation between getting up and staying up later and having poor diet habits. A lot of people that wake up later may be getting less overall sleep, they might not care as much about their overall health, and they might be making poor decisions when it comes to exercise. All of these other factors can also lead to eating more junk food and having a higher bmi. This means that it's totally possible for you to get up later and still maintain a healthy diet as well as a healthy bmi, but why do early risers seem to have an easier time doing this. Well lets start with the biggest benefit that getting up earlier provides and that's starting your day off right. I know that might not sound like a big deal, but the way you start your day is actually extremely important. This is why we say things like "You must have gotten up on the wrong side of the bed." The truth is that almost all my clients that want to lose weight can't focus all their attention entirely on getting to the gym and eating right. They have other obligations they have kids, they have to cook, and most of all they have a job. Most people have to be at work between 6 in the morning and 9 in the morning at the latest. And most people will set an alarm right before it's time to wake up leaving just enough time to shower brush their teeth and get out the door without preparing a healthy meal to take with them. This increases the chances of them eating something like a trail mix bar or some other fast food choice that sends their blood sugar up and down and causes cravings as well as low energy throughout the day. It also takes all the other responsibilities they have and pushes all of them off till later. As we all know A lot of successful people in this world wake up early to get a start on their work. Number 1: I used to start my day by jumping out of my bed and rushing to get myself ready and rushing to get my kids ready and to drop them to their school and come to my work late. As a result I feel tired and sleepy in my work place. So, there is no better way to start off my day than to wake early, in my experience. Number 2: People who wake late miss one of the greatest beauty of nature, the full Sunrise each and every day. People who wake up early can also tend to eat their breakfast on time, while late risers are often rushing out the door and have to grab something unhealthy or they should skip the whole meal altogether. The major problem with skipping breakfast is that it leads to poorer habits later, which makes you tired and you start yawning in the work place. Number 3 Benefits of Waking up Early in the morning : People who wake up early at 5 AM can take advantage of the morning hours to give their skin some extra benefits and care. Because After a night of restless sleep our skin become dull in the morning. Similar to the fact, people who get up later in the day, tend to focus less on healthy diet and morning habits such as hydrating their skin, exercise, which organize blood vessels and promotes a healthy skin. Early morning risers can also use the extra time to exfoliate their skin and cleanse. People who wake up early also have regular sleeping habits which ensures that your skin gets proper time to rejuvenate. Number 4 Time to Exercise: Many people enjoy an after work gym session but they also admit to missing a fair number of workouts because of the busy commitments at the office or with their family. Because When we do exercise in the morning, were less likely to have an excuse. Plus, we’ll find that our morning workout will keep us energized all day long. Number 5: If we start our days early then it improves your concentration. In addition to being able to focus on our goals and task lists without any interruption by family members or coworkers. Getting up early means you’ve had hours to properly accumulate yourself to the day. You’ll be more alert of your work during peak hours. Well, here’s a controversial post. I have had many debates with people about the value of getting up an hour earlier to start the day. So many people hate when the alarm goes off because they have to leave the comfort of their bed and hit the ground running. I stress that getting up an hour earlier has two major benefits: (1) You have more time to casually prepare for the day instead of rushing and; (2) you are far more creative. I have been an early riser all of my life. When I was working on my degrees I found the mornings the best time to organize my thoughts and prepare for classes and class assignments. I have done ALL of my blog and book writing in the early morning hours. I have asked countless authors and bloggers when they typically write. The overwhelming majority tell me they are most creative in the early part of the day. In a recent poll, some 1,000 U.S. adults were asked when they’re at their best on a typical day. Waking up Feeling Tired caused by Adrenal Fatigue

Have you every woken up in the morning after a night's rest still feeling unrefreshed, tired, fatigued, not quite yourself? This is very common in adrenal fatigue and we will explore why. https://www.drlam.com/blog/are-you-still-tired-after-sleeping-eight-hours-each-night/21340 This is Dr.Lam, founder of Drlam.com. You know, sleep is such an important component of our daily life. Without a good night's rest, it's almost impossible to get full regenerative properties. Sleep not only allows us to rest, but that's the time that the body cleanses itself of metabolites. The body's organs also need to rest even though it may not come to a complete stop, so a proper rest in the evening has tremendous revitalizing factors. When you wake up unrefreshed, several things may be going on. Number 1, you never get the deep sleep that you need so the body is still hungry for better rest. Number 2, your metabolic by-products are building up and it's not getting out of your body fast enough, accumulating and therefore the toxic buildup can be to such a point overnight that it becomes very problematic for your body to handle. Number 3, your cortisol level, which is responsible to help you to wake up in the morning, and it rises around 4, 5 o'clock starting to do so, in order for you to wake up at 6, 7 o'clock. If that curve or that spike does not happen, then you're not going to be able to wake up refreshed. A lot of people have low cortisol in the morning and they feel terrible when they wake up and they only slowly get better during the day as the cortisol level starts to pick up. So there are many factors as to why you may not wake up what we called refreshed. Obviously you need to check with your doctor to see if everything is fine. But normally speaking, most of the labs are going to be normal, and even sleep studies may show that you have some kind of obstruction and you may be given CPAP and different types of machines. But they usually don't help too much in the sense of when it's associated with adrenal fatigue. Because when you have adrenal fatigue, especially in later stages, the body is always in the alert mode, so it's keeping you from going to the deep sleep that you require. You may be laying there, but you'd be so much tossing and turning and frequent awakenings that you never had the chance to go into the deep restorative mode. As a result when you get up in the morning, you simply are not getting the restful sleep that a normal person gets when they have a continuous and uninterrupted sleep. So when you wake up in the morning and feel unrefreshed, the first thing you should ask is why. You need to trace back: do you have diabetes that could possibly cause this? Do you have a metabolic buildup sugar imbalances that cause you to wake up many times at night? Do you have to go to the bathroom because of, in the case of male and female, prostate issues, on the case of female, urinary issues or bladder issues. All these things have to be ruled out, but if all these things turns out normal, and you still have no explanation, then do think about adrenal fatigue. If it's a common occurrence, and the interesting thing is it's a symptom and not a disease. So that's the good news, now when you have your adrenals that is improving over time, then oftentimes people will report a better sense of sleep and more refreshed situation when they wake up in the morning. This freshness is very very surprising in that it's almost like spring has arrived and you know you wake up and you feel fresh as compared to when you wake up and you still feel draggy and you need coffee and other stimulants to get you going. So, knowing and being sensitive to your body and being in tune with how you feel in the morning is an important indirect symptom of how well your adrenals are functioning. So for example, you still wake up at 4:30 in the morning, to go workout, what was it about your time in the Seals, that you wanted to keep these habits up? Jocko Willink: They're good habits, why would you not wake up at 4:30? Richard Feloni: Well what does this bring to you? Jocko Willink: Waking up early? You just get a jump on the day. The reason I wake up at 4:30 in the morning is because no one else is awake yet, so that gives me the opportunity to do things that I need to get done, kinda selfishly for myself, and the big one in that category is working out. And it doesn't feel good at 4:30 when you get up, but by the time 7 o'clock rolls around, and you've already worked out, and you've already got some work done, and you've got some time to say goodbye to your kids before they go to school? It's infinitely better than sleeping in until 6:45, and you get out of bed, and now you've missed your kids going to school, or whatever. You're not prepared for the day, it's awful. Feloni: So if someone, maybe they don't have time to work out or they just need something that could be like a quick fix, is there something that you recommend? Willink: Oh yeah, workouts don't have to take a long time. Workouts can be very quick. Matter of fact, go do two minutes of burpees, as many burpees as you can, in two minutes, or four minutes, or six minutes, go and sprint, go and do anything very intensely, for a short period of time and you'll get great benefit out of it. Feloni: Something I'm sure you hear a lot is 4:30, like this either just can't fit into my schedule, or if I'm gonna be realistic, I'm probably not gonna wake up at 4:30, what do you tell people who say that? Willink: Yeah, and there's people that work night shifts, and there's people that it's unhealthy for them, they can't fall as-- it's like no, be healthy, get enough sleep, but, first of all, wake up at the same time every day and, if you pick that time and you start waking up at the same time every day, that's very good for you. It doesn't have to be 4:30, it could be 6:30, it could be 7, I don't know what your personal schedule is, but find out a time, pick it, set it, stick to it, and maintain that schedule, and that's gonna end up better for you. I recommend it's earlier. I recommend that you go to bed earlier, 'cause what are you doing at night, most of the time? Most of the time at night, you're not working on anything super productive, you're just winding down and watching stupid YouTube videos, or surfing the internet, reading clickbait stories, right? Don't do that, instead, go to sleep, and then wake up early. Feloni: Could you explain that notion of discipline equals freedom? Willink: If you want more freedom in your life, you have to have more discipline. If you don't have any discipline, you'll end up with absolutely no freedom, you'll end up being a slave to other people that boss you around. There's all kind of problems that can occur, if you don't have discipline in your life. And the more discipline you have, the more freedom you're gonna have. Feloni: So just the discipline of the Seals, will never-- it's impossible to leave? Willink: No, it's possible to leave, there's retired seals all over the place that are undisciplined. They've moved on, and they don't care about that anymore. It's fine, I don't judge other people on what they're doin', like they're probably stoked to sleep in and hang out with their kids, and eat breakfast in bed, that's fine. I don't have anything against that. But for me? I wanna get up and go.

What decision was that, you ask? (Or maybe you don't since the title of this video made things pretty obvious!) Well, spoiler, it was the decision to wake up EARLY! Specifically, waking up at 5am Monday through Friday, and no later than about 7:30am on the weekends. I have been trying to figure out how to take myself from a night owl that hit snooze every morning to the productive and positive morning person I've always dreamed of being for years now. It wasn't until recently that I discovered the 5 tips that helped change my sleep habits forever. Waking up early in the morning to bicycle commute to work can be discouraging sometimes. Here are some tips on how to wake up in the morning and stay motivated when you feel too tired and sleepy: * Drink and/or eat something easy. A banana may be all you need to boost your energy in the morning. * Take a shower and do some stretches to warm up and wake up your body. * Go to sleep early. Sometimes managing time may be not be easy so if you find yourself always getting to bed late you might consider "over estimating" how long it will take you to get there. * Plan your route ahead of time so you know where to go and what to expect during the hours you will commute. Consider also mixing up your route to keep things interesting. * Lay out your clothes and pack your equipment the night before so you can just grab them and go out the door without stressing yourself out. Check the weather the night before too. * Inspect your bike the night before to make sure the tires are pumped up to the proper air pressure, the brakes are working, and the chain is in good shape. This is called the ABC check; air-brakes-chain (or drivetrain). * Ride a bike you like and trust * Ride with a coworker or friend if you are so lucky to have one nearby that rides and/or encourage them to join part of your commute. * Track your progress and give yourself a little reward like a small bike upgrade at every milestone you pass like riding for 30 days in a row Other tips for those new to bicycle commuting: * Figure out how you will carry your things like in a backpack or pannier * Identify where you will lock your bike (if you will not be bringing it into work) and where you can change clothes or clean up once you get to work. * Keep some items at work in case of emergencies like extra clothes, tools, personal care items etc. if you can, in a desk or in a locker. * Leave for work earlier than you expect it will take to get there so you do not worry about getting in late, fixing a flat tire, and/or having to change clothes etc. The big battle is getting on the bike, but once you do you'll wake up for sure and feel refreshed physically as well as mentally when you arrive to work, and sleep better at night for it.
